Ran a 10k in June (5 Viewers)

USDO today thanks to a meeting that ran way over earlier this morning, squeezing out my gym time. Not that big a deal since I was supposed to take tomorrow off and can just swap days, but still annoying since I was looking forward to running this afternoon.

 
Dagnabit. So frustrated - sitting here doing squat (while I should be down in the basement flogging myself on the bike.) After a pretty meager 5.5 hours of good work so far this week my body feels like I've been worked over something fierce. Ramping up the running after being injured and knocking out another 4k swim session has really taken its toll. I hate being old. :bag:
After feeling like a bunch of guys beat me with lead pipes last night I got a little sleep and had a great run at lunch. 5 miles at 8:13/mile with an avg HR of 157 - way low for me. Now if I can just survive a swim this evening...

As I start my focused training, added a couple more good baselines in recent days on top of the 800m intervals:

800m repeats - 6:25/mi

2.5 mile - 7:05/mi

6 miles - 7:20/mi

I'll mix up the mileage over coming weeks, but it will be interesting to see what happens to the pacing over the next six weeks. I miss my tri stuff, but I do enjoy this run training.

 
Cracked on the stairmill yesterday after 20 minutes. Had a bad run this morning. Did get a second session in today with some lifting and 1/2 hr zone 1 stairmill session. Just really run down right now which is probably where I want to be. Tomorrow is 2 weeks out from the ultra. I'll probably limit my runs to 1.5 hr max from here on out every other day and go easy on the stairmill alternate days. May mix in some biking in place of the runs. It's taper time!!!

 
Finished up a nice week with a little step back in mileage...but felt like got some good runs in.

Monday: 2 miles @ 10k pace, 2 X 1 mile at 5k pace, 2 X .5 miles at just under 5k...with warmup, cool down, and recovery in between it was 7 miles.

Tuesday: just some light weight training and core work

Wednesday: 8 nice and easy miles

Thursday: 3 at recovery pace

Friday: Couple whiskeys.

Saturday: 12 miles...6 easy, 6 @ goal half pace

Next week will be my highest mileage week before my half with next Saturday finishing it off with a 16 miler (my longest yet).

 
Finished my week with 15 miles in 15 degree temps (8:30/pace) ...a beautiful trail run on a crisp, clear day. I wore a bib as part of the national event to remember Sherry, the runner, teacher, and mother of two who was kidnapped and murdered in Montana back in January. Sherry's cousin was coordinating the event through her blog. I happened to pass a hiker/photographer on the trail, and he was happy to snap a couple of shots so I could send them to the cousin, who has been collecting photos and stories of the day.

 
Armstrong & Lieto are battling for first on the bike leg of Ironman 70.3 Panama (blog & live feed).

ETA, Lance just passed Lieto ON THE RUN just past the 4 mile mark. :jawdrop:
I know its just me here, but dang & :popcorn: Lance is still leading with less than a 10K to go.ETA, Lance couldn't hang on for the win, finished 2nd 42-seconds back. Still amazing.

God I'm so happy to be in this warm house. Today's 16mi was rough. Thanks to the little bit of snow/ice we got yesterday, I had to stick to the roads instead of the trails. I wanted to keep up on my hill work, so I went to one of my hilly routes. 23 degrees, 20mph wind with 35mph gust made for single digit wind chills. It was down right miserable at times.

When I started out I could tell I was tired. I considered bagging it after the first mile, but said F it and kept going. I shut my mind off and just went on cruise control. I'm glad I got it done. It was one of the hilliest runs I've done to date with a total of 1,036 feet of climbing. With that wind it felt like double that.

That ended a solid week for me (43mi). Pretty happy with where I'm at right now.

Tue - 8mi with 4 LT. 4 LT miles were at 7:43/174. I had a blast.

Wed - 5mi recovery. 9:44/140. My body always seems to be happy after tempo work.

Fri - 8mi GA. Ran this one too fast, but felt good. I should've been more down around 155 HR. 9:01/160

Sat - 6mi recovery. Very relaxing run. I felt like I could've gone forever. 9:59/143

Sun - 16mi Long. 9:55/157

Yesterday's run...22 degrees...11 degree wind chill.

Wednesday's forecast...57 degrees.

Have a feeling the next few weeks is going to destroy my sinuses (big temp swings generally do me in).

 
Traveled all (5) work days this week (three different hotels) and followed it up by driving my daughter 5+ hours round trip to a Science Olympiad yesterday. This was good for adding 3 of the 6 holiday pounds I'd gained back on :rant: Only workout I got in during the week was a 50 minute hotel pool swim :X The pool was a good size, but had to be 85 degrees. I took down the rope that separated the shallow end from the deep end and swam figure 8s. I had no energy after getting back from my travels with my daughter yesterday, but had to do something. I've found recently that watching stand up comedy on Netflix while riding and running indoors makes the time go by quick. Norm MacDonald - Me Doing Stand Up got me through a 5+ miler on the treadmill yesterday. Followed that up today with a 32+ mile ride while watching a couple episodes of Chopped on Food TV. Thursday my son and I are flying out to Idaho (for the BCers, to see Mini C, my sister & the kids) for the week and I am looking forward to getting in some amazing trial running while he snowboards. We are heading to Sun Valley next weekend and, from what I understand, the plow some of the mountain bike trails so they can be ridden during the winter and they can be run. That altitude is going to be a crusher, but should set me up great for the season. I should be able to get a couple of trail runs in on the trails in the foothills around Boise too. Any runs are contingent upon how well I recover from the night before as my brother-in-law can lay on some heavy drinking peer pressure.

Seriously!? I'm spoiled, the high school I swim at on M/W likes their pool cold, so it's typically 76 to 78 and has dipped to the low 70s around meets. My first tri last year had a 67 (scary cold) degree swim temp, so its good practice.

Yeah - no ####. Every time I sprint one out I wonder how much faster I'd be off blocks (don't have any), with flip turns (I'm lazy), with a real suit on (I practice in board shorts), in a center lane (I swim up against the wall), with a decent lane line (ours is more of a demarcation than a line), and in a standard 80 degree pool instead of the steam bath I'm in. BTW, 67 is ####### cold.

My update:

I knew I was going to can my 71 mile race due to knowing I'd get zero sleep and that the temp's were going to be mid 30's (I know I'm a #####, and should have HTFU'd) so I added a hard Friday workout. I did 8 miles on the elliptical followed by lunges and weights. Saturday I took my first day off in 9 days and got a good ride in today. I did 35 miles in pretty strong winds, and followed it up with more static lunges. It was still pretty cold (cold sucks on a bike MUCH more than running), so I decided to try to make it a steady effort ride focusing on keeping HR low. My AVE HR was 155, and it never got to 170 = pretty successful on that front. My pace was just under 20.0 MPH, and my ego really wanted to push the last few miles to get 20+, but for once my head disagreed. I used the last two miles as a cool down, and my legs will hopefully thank me this week for my harder workouts.

1/2 mile PR for no other reason than I wanted the #### out of the water. It hurt bad.

Prettt blah weekend for me. I had little time to run and by the time last night came I was in no shape to run. I have to run during the day now or I don't make it up late enough to do my run. Missed a 15 so nothing huge. I think this weekend is a 21 and I am starting to hit the diet heavy today. I want to lose 15 to see how mych that helps with running. I am hoping to feel a little less stress on my back and leg joints.

Between the head cold, 32 degree temps, 22 mph wind with gusts of 35+ it was anything but pleasant. Glad I stuck it out, but it didn't help the illness.

Between the head cold, 32 degree temps, 22 mph wind with gusts of 35+ it was anything but pleasant. Glad I stuck it out, but it didn't help the illness.

Nice running, everybody!

Last week was pretty crappy for me running-wise. A couple of different things going on in my personal life that caused me to miss a couple of workouts, but I did manage a couple of decent longer runs (17 and 15) and a couple of short ones.

Looking to get back on the horse this week with a tough 10/5T and a 19-mile long run. Only 9 more weeks 'til Boston, and less than 5 weeks 'til my tune-up half marathon on St. Patrick's Day!

I'll mountain bike in anything. Very different riding on trails, that are mostly protected, and trying to ride on the road in wind/cold. Toes and fingers go numb pretty quickly even with good booties/gloves. With that said, I've still ridden in darn cold weather, but it is not fun. JB: Awesome 44 mile week, and way to get a 21 in. Like Ned said, you are so ready :thumbup: Now just get yourself healthy.

Grue: I know it's all relative, but getting in a 15 and 17 in one week, would be a full good week's work for most of us.

2Young: I'll third giving a "hey" to mini Chad. Make sure to not fight the peer pressure too much. Your efforts will be futile.

I saw this youtube video which has been helpful to me: running form. Particularly helpful has been the part at 0:15-0:25 showing how to run with relaxed arms. I actually do that now during my run when I start feeling tense. Swing my arms loosely at the shoulders then bring them up.

I'm starting week 3 of Pfitz 18/55, will be my first ever 40mi week! Legs are a little tired after 36 miles last week. I'm going out on an 8mi tempo in about a half hour.

Sand, good work. I can't imagine swimming the distances that you guys do, but I am planning on hopping in the pool tonight while the kids are in lessons. Mostly to just see if I cannot drown and get a few laps in.

Since I had such a crappy weekend, I decided that I would do 5 miles yesterday on my usual off day. 8 or 9 today and then 14 tomorrow. Trying to get back into a decent swing of things and finish out this cycle strong.

You have an amazing ability to make me feel like a ##### for only swimming 2,500 last night. After my USRW (unscheduled rest week), 5-mile run Sat & 32 mile ride Sun, I was achy yesterday. My plan for the pool was 2,500 in 4 set, 1,000, 750, 500 & 250. I saw the first 2 harder than usual. Not so sure why, maybe because I lucked out and had my own lane. Had thoughts of bagging the rest of the swim, but decided I better get after it as I'll likely be pooless next week. I looked at the timing clock and it was 16 seconds from the top of a minute. Something clicked and I decided to challenge myself to do a sub 9:00 minute 500. It was a struggle, but I got it done in 8:57. Wrapped with the 250 and came home and had a half dozen mini tacos with sour cream (at 9:30 at night) with my son to be sure I undid any benefit I might have received from the workout.

During this season, when the weather makes it difficult to get as much workout time in, it's a great time to focus on your core. Here's some Pilates to add to your routines.
Been adding different core work to my Sunday and Tuesdays.Definitely feel its helping my running form keeping me stronger. And a big thank you to the model in the video.

Weather is all over the place here.

30 mph gusts and 11* windchill during my long run Saturday...30s and freezing rain at times yesterday...drizzly and high 30s/low 40s today.

61 tomorrow...nice for my run in the morning.

Better to think of it as feeding your shoulder muscles. :popcorn: (Nothing makes me as hungry as a hard swim.)Great job on the 500. BTW, I only did 3,000 last night, so you were right there with me. The last two sets - 5x200 w/:15 rest and 10x100 w/:15 rest got pretty tough. My shoulders are not happy campers today (<--- this will be a familiar refrain in the coming months).
 
Did a 4 mile recovery run and was craving Fatburger big time halfway through. I was good and had my turkey sandwich afterward.

8mi tempo yesterday, 10mi tomorrow (probably in the rain). Starting to feel it.

I had a great ride yesterday. I signed up to do a duathlon relay with a Buddy yesterday (5k, 12, 5k) and will only be doing the short ride. I haven't focused on any quick, short rides, so I decided to do all I could to get my HR up quickly and to see how long I could maintain it. The course I chose was pretty hilly (for here) and is almost all chip seal (which the duathlon course will be). Add to that, 15 MPH+ winds and I had a pretty challenging course.

I Sanded my start and was averaging 23.5 MPH through the first 10 miles which were mostly down wind. The last six were right back into the wind, and I did all I could to end up averaging 21.7 for the ride. My HR hit 180+ in 9 of the 16 miles, and my overall AVE HR was 173. It was close to a max effort, and my body feels it today. I'm going to have to start training a bit on my tri bike to get used to being in position.

 
10 days out from the ultra. Got an e-mail yesterday that has me very concerned. The 15 mile cut-off will be 3 hours, a 12 min/mi pace. I was expecting that to be in the 14-15 min/mi range. I'm going to guesstimate 2500 feet of climbing over that period. I didn't account for that in my training and let all the speed work go. Looking back at my training runs, I haven't had a single long trail training run under 12 min mile pace. Completely going to have to revised me race strategy.

The first couple of miles are on black top and have a 125 ft gain. Will have to Sand these around a 9 min pace to bank some time. From there I will have to become an very hard zone 3 effort for 13 miles. I had been planning on a zone 2 effort and keep some reserve. Looks like pedal to the metal and then hang on will be the plan of the day.

I was planning on carrying empty bottles and filling them on the course at the stops. Now I'm debating taking one full one with me plus gels in order to skip the first stop and save a minute.

The last idea while being kind of toolish may be smart. I might line towards front rather than in the back. Pacing the faster runners for the first coupe of miles and avliding traffic might bank an extra minute. 200 ultra and 200 marathon runners will start at the same time.

Does anyone have any training tips for any type of speed gain in the last 10 days? My endurance is good, but I'm thinking about running four 5k tempo runs over the next eight days. That's usually good for bump in speed for me.

On the positive side, I'm down to about 214. Should be able to shave off four more pounds and toe the line 210. Four pounds should gain me about 2 minutes over the first 15 miles.

BnB - Don't try anything crazy here! You seem to do well with a short taper, so adding a few speed workouts should be OK. I don't know that you need to do 5K runs, however. Maybe do some miles at 5K pace just to get the hips and legs adjusted to that bigger/quicker rotation. Beyond that, trust the fact that your long aerobic workouts have developed your capacity to hold a solid pace.
 
10 days out from the ultra. Got an e-mail yesterday that has me very concerned. The 15 mile cut-off will be 3 hours, a 12 min/mi pace. I was expecting that to be in the 14-15 min/mi range. I'm going to guesstimate 2500 feet of climbing over that period. I didn't account for that in my training and let all the speed work go. Looking back at my training runs, I haven't had a single long trail training run under 12 min mile pace. Completely going to have to revised me race strategy. The first couple of miles are on black top and have a 125 ft gain. Will have to Sand these around a 9 min pace to bank some time. From there I will have to become an very hard zone 3 effort for 13 miles. I had been planning on a zone 2 effort and keep some reserve. Looks like pedal to the metal and then hang on will be the plan of the day.I was planning on carrying empty bottles and filling them on the course at the stops. Now I'm debating taking one full one with me plus gels in order to skip the first stop and save a minute.The last idea while being kind of toolish may be smart. I might line towards front rather than in the back. Pacing the faster runners for the first coupe of miles and avliding traffic might bank an extra minute. 200 ultra and 200 marathon runners will start at the same time.Does anyone have any training tips for any type of speed gain in the last 10 days? I'm very skeptical when I hear about people losing speed when training purely for endurance. Sure some of the edge might be gone, but I have a hard time believing that your speed will suddenly disappear.Being so close to race day, I'd worry about doing any 'real' speed work. You're just opening yourself up for a whole bunch of risk for very little return. If you feel like you have to do something, I'd suggest a longer tempo run or two. Something in the HM speed range. Fast enough to get the engine revving some, but not all out effort too.
 
I've hit a short term speed bump. Monday afternoon I felt like I was getting sick, again. Woke up yesterday and felt like I was dying. I now understand that cliche - 'felt like I was hit by a truck'. 102 temp and I slept literally all day. Still tired today, but at least able to work. No running for me until this blows over.

You know you love running when you're more upset about missing workouts than actually being sick.

 
BnB: As long as you are running with a HR monitor, I wouldn't over plan the run. You should certainly be able to bank some important minutes on the pavement. Just watch your HR. Let it get up to 85% max early but don't let it get over 90%. Find that sweet spot and hold on, as that's what your body is going to want to do. Regarding speed work. I always liked to add a mile or two to every run, near the end, that were slightly faster than anticipated race pace. It got me used to running on tired legs, and to get used to the quicker turnover.

Alex Morgan does = :excited: I had a great ride yesterday. I signed up to do a duathlon relay with a Buddy yesterday (5k, 12, 5k) and will only be doing the short ride. I haven't focused on any quick, short rides, so I decided to do all I could to get my HR up quickly and to see how long I could maintain it. The course I chose was pretty hilly (for here) and is almost all chip seal (which the duathlon course will be). Add to that, 15 MPH+ winds and I had a pretty challenging course. I Sanded my start and was averaging 23.5 MPH through the first 10 miles which were mostly down wind. The last six were right back into the wind, and I did all I could to end up averaging 21.7 for the ride. My HR hit 180+ in 9 of the 16 miles, and my overall AVE HR was 173. It was close to a max effort, and my body feels it today. I'm going to have to start training a bit on my tri bike to get used to being in position.
I'm sure you've seen this before, but in case you haven't caught it, some competitive TRI & DU Teams will have had their riders spin on a trainer in transition to have the legs ready to hammer the ride, versus taking the time to warm up. They seem to try and time it out to around 5 to 10 minutes before the hand off to ensure they are pulled off the trainer and ready to go.
 
What do you guys use for a post-workout recovery drink? NOXPLODE!!!1! ? There are so many out there but they are mostly geared toward lifting.

I'm a choc milk fan (immediately after a non-recovery run). Cheap, effective, and simple. I used to drink muscle milk, but the reports on the elevated metals scared me away.

I'll second Ned! Chocolate milk! No-Xplode is one of my favorite pre, extreme efforts drinks. If I'm going to go for 4+ hours I find No-X to be extremely helpful. It helps with long-term concentration, and seems to keep me amped for a looooong time. I think I'm still talking about working out :unsure: edited to add: Great price at GNC today!

Absolutely! I should have put 3 hours, as the only time I've run more than 4 hours was for an ultra. You'll feel more attentive and focused early. It won't be until 2+ hours into a workout that you'll feel more energy as well. It's like you just slammed a red bull, and the feeling stays. I take it approximately a half hour before long workouts. If a workout is less than 2 hours, I don't think there would be much benefit.
 
Lots of great stuff in here, all of which seems to be adequately answered (don't do 5k fast runs this close to the race! Get fresh and hit the line healthy and bouncing out of your skin - that and adrenaline is worth a lot of time).

I must say I find it gratifying that both PSL and BnB are subscribing to the Sand style of racing. Scholars and gentlemen the lot of you.

Speaking of Sanding I crushed a 7 miler yesterday at 8:20/mile or so. Endurance is coming back - just kept putting the miles away and the legs feel pretty good (my shoulders are actually more sore at the moment). 2.5 weeks to go until game time here. I figured I'd be hobbling in an a slow time, but I might be able to make a decent go of it. We'll see how the 12 miler goes this weekend.
